I survived 20,000 Disney steps: Prep Exercises & Nightly Park Recovery

Learn simple pre-trip exercises and 5 step nightly stretch routine to prevent sore feet, lower back pain and fatigue on your next vacation

Walking 15,000 to 25,000 steps a day on hard concrete a day can easily ruin your dream Disney World vacation with things like foot pain, lower back pain, tight calves and the list can go on and on. I've created the ultimate guide for helping combat the vacation pains and keep the good times rolling in day after day. This guide walks you through easy at home exercises you can add into your everyday life, plus an easy to follow 5 step routine to do each night before bed when you are on vacation that you're going to love me for in the morning.


Daily Micro-Habits (No Gym Required)


  1. Towel Scrunches (Foot Arch)

    • Why: Strengthens the intrinsic muscles of the foot to protect against plantar fasciitis.

    • How: While sitting at your desk or watching TV, place a hand towel flat on the floor. Use your toes to scrunch and pull the towel toward you. Perform 2 - 3 sets per foot.

  2. Kitchen Counter Calf Raises

    • Why: Prepares the calves and Achilles tendons for long standing queues.

    • How: While waiting for morning coffee to brew or dinner to cook, rise onto the balls of your feet, hold for 2 seconds, and lower down slowly. Aim for 20 - 30 reps daily.

  3. Morning Glute Bridges

    • Why: Strong glutes absorb walking impact and keep your pelvis stable, protecting your lower back.

    • How: Before getting out of bed, lie flat on your back with knees bent and feet flat. Squeeze your glutes to lift your hips until your body forms a straight line from shoulders to knees. Hold for 2 seconds at the top; repeat 15 times.

  4. Standing Hip Flexor Tucks

    • Why: Opens up short, tight hip flexors caused by desk sitting so walking miles feels fluid rather than strained.

    • How: Step one foot back in a shallow split stance. Tuck your tailbone slightly under until you feel a pull along the front of your rear hip. Hold for 20 seconds per side.

  5. Footwear Break-In Walks

    • Why: Unbroken-in shoes (even supportive ones) cause hot spots and blisters when combined with park heat.

    • How: Wear your planned park shoes and socks during routine errands, dog walks, or neighborhood strolls. If you feel rubbing, apply anti-blister balm or moleskin immediately to test prevention strategies.


Part 2: Daily Park Recovery Protocol

Do this every night in your room to reset your body for the next morning. When you return from the parks, your primary goals are fluid drainage, muscle lengthening, and fascial release.


The 5-Step Nightly Reset Routine

  1. Legs Up the Wall

    • Target: Fluid retention, ankle swelling, and lower back pressure.

    • How: Lie on your back on the bed or floor, scoot your hips toward the wall, and extend your legs straight up vertically.

    • Duration: Rest here for 10 - 15 minutes while taking deep, slow breaths.

  2. Standing Wall Calf Stretch

    • Target: Tight calves and Achilles tension.

    • How: Place hands against the wall, step one leg back, and press your heel firmly into the floor with a straight back leg.

    • Pro tip: Slightly bend the back knee while keeping the heel down to target the deeper soleus muscle.

    • Duration: 45 - 60 seconds per leg.

  3. Quad & Hip Flexor Release

    • Target: Compressed front hips and overused quadriceps.

    • How: Stand near a wall or headboard for balance. Grab your ankle behind you and pull your heel toward your glute. Keep knees aligned and tuck your pelvis slightly under.

    • In Bed Option: Perform lying on your side, drawing your top ankle toward your glute.

    • Duration: 45 seconds per side.

  4. In Bed Glute Stretch

    • Target: Outer hips, glutes, and sciatic stiffness.

    • How: Lie on your back in bed, cross your right ankle over your left knee, and reach behind your left thigh to pull both legs toward your chest.

    • Duration: 60 seconds per side.

  5. Tennis Ball or Frozen Bottle Foot Roll

    • Target: Plantar fascia stiffness and arch throbbing.

    • How: Sit on the edge of the bed or chair. Place a tennis ball, massage roller, or cold plastic water bottle under the arch of your foot. Apply moderate downward pressure and roll slowly from heel to ball.

    • Duration: 2 - 3 minutes per foot.


Well there you have it, that's my guide for making your next Disney trip way less physically demanding on the body. It's not easy to work all these things in at one shot. Just try and add things in one at a time, every little bit counts and trust me when I say you will be thanking me later for how much more time you'll have in your day from not feeling so sore or tired by adding in a few new exercises into your routine.
